The Average 5K Time - And How To Get Faster

A 5km run, often simply known as a ‘5k’ is one of the most popular distances in running and a common first target for those just starting out in the sport. It’s the perfect balance of achievable and challenging, and 5k run events take place year-round all over the world. But what is the average time to run 5k, and how can you improve your pace? Today, we’ll be going over all things 5k, including average times by age, how many calories you can expect to burn while running one, how to fuel your training and how to improve so you run faster and more safely.

What is 5km in miles?

Firstly, let’s consider what running a 5k actually entails. Many of us work in miles and are still more familiar with the imperial system than the metric, so 5km can seem like a random figure. We also tend to pace ourselves in minutes per mile whilst running and it helps to know the conversion. Well, there are around 1.6km to a mile, so 5km equates to about 3.1 miles.

That doesn’t seem like a lot, does it?

Surely a walk into town and back would be less. Well, perhaps, but according to The US Centers for Disease Control and Prevention’s Physical Activity Guidelines for Americans documentation, the average person walks at a pace of between 2.5 and 4 miles per hour. If we take an average of 3mph, that means it would take you just over an hour to walk the distance if we consider a 5km run in miles. Suddenly, that distance seems a bit greater, right?

However, we’re talking about running today, so let’s move on to look at how long you should expect to take to run 5k.

The average 5k run time

The average time to run 5k depends on quite a few factors, including your age, gender, fitness level and running experience. The information in the table below is taken from the International Association of Athletics Federations (IAAF) extensive database, which collates times from all over the world and from runners of all ability levels. It displays the average 5k run time by gender and age from more than 70,000 events that have taken place over the last 50 years.

The average pace per mile for a 5k run is 11:22 for men, and 13:21 for women, which means, across all ages and ability levels, the average 5k run time is 35:20 for men and 41:30 for women.

Beginner

Beginner runners are those just starting out and have little to no prior experience. They may have some other training or fitness experience, but this would be minimal. As a male with no running ability, you could expect to finish a 5k between 40 and 46 minutes. Females should aim for between 46 and 53 minutes.

Intermediate

An intermediate runner has been running for a good period and may even already have some race experience. It is likely that they have established a good base fitness level, both with running and other cardiovascular activities. Intermediate athletes commonly engage in other types of training as well, such as a strength or resistance-based programme or sports. The intermediate level is the widest of the 3, with the biggest spread of times. For males, an intermediate 5k time would be anywhere between 25 and 40 minutes. For females, it’s between 28 and 42 minutes.

Advanced

Advanced runners tend to have several years of running experience behind them and are likely to have competed in several races before. They may have other fitness interests, but advanced runners, especially those at the top level, tend to focus on running first and foremost, tailoring their training towards finishing in the fastest times.

To be in the top 10% of male runners, you’d need to be able to run a 5k in around 23 minutes. To hit the top 1%, that goes down to an incredible 17 minutes 30 seconds! It’s a similar story for females, with the top 10% achieving a time of around 28 minutes and the top 1% hitting 21 minutes 39 seconds.

How many calories does a 5k run burn? 

Like so many of the other things discussed in this article, this is dependent on several factors. With calories burnt, the main ones are your age, gender and bodyweight, as well as your lean body mass. These all affect your base metabolic rate (BMR) and the amount of calories you burn during physical activity.

That said, the average person will burn between 400 and 500 calories by doing a 5k run. Do remember though that this is just a ballpark figure, and your calories burnt may vary.

Any fitness trackers you may be using such as an app or watch may also differ from this figure. They have gotten more accurate as technology has developed, but the numbers are never exact!

Training for a 5k

This is probably the part you’ve all been waiting for, so let’s get right to it!

How do you train for a 5k run? There are a number of different methods, and to some extent you need to find what works for you, but there are also several things to strongly consider adding to any 5k run training programme:

Running

Let’s state the obvious… To get better at running, you need to run! If you’re a beginner, you don’t need to start out running long distances straight away, or even running the whole way. If you struggle to keep up a run, you could even try interspersing periods of running with walking. For example, if you’re running along a road with streetlights, try running between 2 lights and then walking between the next 2. As you run more, try to increase the time you’re running versus the time you’re walking. Before long, you’ll be able to keep pace for the entire distance and then begin extending it!

Running also comes in many forms, and it’s a good idea to incorporate a few of them into your training. There are 8 main types:

Base runs

Base runs tend to be short to moderate in length and should be attempted at your natural pace. This shouldn’t be too challenging but should be done frequently. Frequent base runs compound over time, resulting in increases to your aerobic capacity and running efficiency whilst allowing you to work on your technique. These should make up the majority of your weekly running mileage.

Long runs

The definition of a long run is very much dependent on your current endurance level. A beginner’s long run may be an intermediate level base run, for example. That said, a long run should be a sufficient distance to leave you fatigued and it should challenge the limits of your endurance. The main way to progress a long run is, of course, by increasing the distance, but you could also aim to increase the pace you complete the run at or even mix things up by adding intervals.

Recovery runs

The importance of recovery runs can’t be overstated. They allow you to add mileage to your weekly total whilst reducing the risk of injury or reduced performance from being over-fatigued. A recovery run is a shorter distance run at an easy pace that should feel relatively comfortable throughout. Recovery runs are best placed as the next run after a hard training session in your programme. They’ll help you to keep progressing without further fatigue, and by increasing your blood flow you will even aid in your recovery!]

Tempo runs

Also known as a threshold run, tempo runs should be carried out at a sufficiently challenging pace and last for a relatively prolonged period. For less experienced runners this could be around 20 minutes, but advanced athletes should be aiming to push for up to an hour. The name ‘Threshold Run’ comes from the purpose, which is to run at your lactate threshold, or the maximum pace that you can sustain for the aforementioned time periods dependent on your experience level. The aim of the tempo run is twofold: to increase the pace you can run at and to increase the time for which you can sustain that pace. They should include both a warmup and cool down period, with the higher effort portion of the run in the middle.

Progression runs

Progression runs begin at a runner’s natural pace and include a faster segment at the end. The length of this is dependent on your experience level, but this type of run should be fairly challenging. In terms of difficulty and fatigue levels, it should sit somewhere between a base run and a threshold or interval run.

Interval runs

Interval runs are a form of High Intensity Interval Training (HIIT). They incorporate short periods of fast running broken up by periods of lower effort activity. This could be jogging at recovery pace or, for less experienced runners, even a standing rest. Intervals are a great way to get more fast running into your training without completely exhausting yourself and HIIT in general is a highly effective way to improve your overall fitness levels.

Fartlek

Fartlek is a Swedish term meaning ‘speed play’ and is a form of interval running. In practise, this involves a run that incorporates of higher intensity running that vary in speed, duration and distance. The continuous variation makes for a great way to get your body used to running at a range of different intensity levels and Fartlek has consistently proven to be effective at improving both efficiency and pace. These runs can be placed anywhere throughout a training programme and are a fantastic way to mix things up with an alternative to more traditional methods.

Hill repeats

Hill repeats are repeated, short periods of hard running on an uphill incline. They have a myriad of benefits, including improving aerobic power and running strength, fatigue resistance at high intensity, and the part of running we all want to shy away from: pain tolerance!

There’s no question that running at high intensity for an extended period can be quite uncomfortable, and adding hill repeats to your training will help develop your ability to tolerate pain from the exertion of running and your ability to process and clear lactic acid from your muscles. It’s this that causes the burning sensation you’ll often experience when pushing yourself, so hill training really can be invaluable! It’s also a relatively safe way to start introducing higher-intensity workouts into your training.

As you can see, running comes in many forms over a variety of intensities and distances! By introducing a variety of different running types into your training, you give yourself the best chance to improve your pace, technique and overall fitness. This means your 5k time will improve, but so too will your quality of life.

An effective running programme should also include other types of training too. This helps reduce the risk of injury from constantly subjecting your leg muscles and joints to the high impact nature of running, but also keeps varied which will mean you’re more likely to adhere to the programme. Other cardiovascular activity

Running isn’t the only way to improve your aerobic capacity. There are many forms of cardio and they all have their own benefits. Try a few out and see what works best for you! From lower impact activities like cycling, either on the road or on a stationary bike, and swimming to higher intensity options such as rowing, there’s plenty of different cardio types to choose from. For runners, a lower impact activity like cycling is a great choice, because this reduces the amount of strain being placed on your joints over a sustained period.

Resistance training

Resistance training can come in a variety of forms and can be done both at home and in the gym. As a general rule, resistance training means moving a part of your body against something resisting that movement, usually in the form of a weight (hence why it’s often called weight training). Bodyweight movements are excellent too and make for a great introduction to this type of training.

For runners, lower body strength is paramount, and this should be the focus, but ensuring your upper body gets a workout too means you’ll continue to develop at a good pace and won’t be held up by lagging body parts. What’s more, this will decrease your risk of injury overall by keeping your whole body strong. Examples exercises that are of particular benefit to runners include squats, lunges and deadlifts. Add these to your training for a fun way to mix things up and reap the benefits in the form of increased pace on the road!

Sports

Sports, whether played solo or as a team, are a fun way to develop your fitness and get comfortable in a competitive environment. Running has synergy with most sports and the two both benefit each other greatly. Many runners also play a sport such as football or rugby and find that their fitness levels are that much better as a result. There’s also a great community spirit, so why not join a local club and get involved?

Foods to incorporate into your diet

When it comes to any form of fitness, training is only part of the equation. Your diet and nutrition are crucial, and knowing how to eat and when will not only allow you to get the most out of your training, it’ll maximise your performance on race day. We’ll give you a few tips on what your diet should include and then provide some advice for the day of your 5k run.

Lean protein

Protein is one of the 3 macronutrients and is responsible for the repair of muscles after training, as well as the growth of new muscle tissue. It helps in the production of red blood cells and aids in injury prevention. Ensuring an adequate supply of protein is important for anyone pursuing a fitness regimen, regardless of discipline. Good sources of protein include fish, poultry and red meat. For vegetarians, tofu, beans, lentils and other pulses make for great choices. Eggs are also a fantastic source of protein, and are in fact the most bioavailable protein available.

Healthy fats

Fat is often demonised but is in fact vital for our survival. It provides an emergency energy store for the body when the food you’ve taken in doesn’t provide enough energy to sustain you, and even protects your vital organs from damage! Fat is a slower releasing energy source than carbohydrates, making it great for sustaining you over longer distances. Examples of healthy fats include olive oil, nuts and avocados.

Carbohydrates

Carbohydrates are the body’s main energy source, so it’s important to make sure you fuel yourself with an adequate amount before any workout! There are many diets which involve the manipulation of carbohydrate timing and amounts, but for the average person ensuring a consistent, regular supply of them in your meals will give you more stable energy levels and allow you to perform better.

Ideally, you want these to be complex carbohydrates, or ones that are broken down slowly and consistently over time for energy. However, simple carbohydrates are great after a run to quickly replenish your energy stores. For complex carbohydrates, look to things such as rice and oats, or even wholegrain bread and pasta. On the simple side, a popular pre and post workout snack is a small helping of sweets (which has the added benefit of satisfying any cravings) or even a powdered supplement such as dextrose.

Another note on carbs: they are stored in your body as glycogen, which is then utilised as fuel. Once the body’s glycogen stores are depleted, it will begin to look for energy from other sources, including stored body fat but in some cases lean tissue. The latter is something we want to avoid, so make sure you keep your glycogen topped up before a long run! As a rough guide, it takes about 500g of carbohydrates to completely replenish your body, and this should last between 60 and 90 minutes of running.

Other foods

Trying to eat whole and unprocessed foods is good advice for anyone, but especially for runners. As well as the above, eating lot of fruit and vegetables is a great choice. Dark green and leafy vegetables are filled with antioxidants and will aid in both your recovery and ongoing health, whereas fruits are filled with vitamins and minerals. What to eat before, during and after a 5k

Now that race day has arrived, knowing what to eat can make all the difference between an enjoyable race and a great time or a real struggle. Planning ahead is always beneficial and will remove any stress, so here’s our recommendations for what to eat before, during and after your 5k run:

Before

A couple of hours before the run, try to eat a meal with a good amount of protein and lots of carbs in. A simple meal of chicken and rice will suffice. This gives your body enough time to digest the food and clear your stomach before running, so you won’t feel heavy or bloated during the race. A small piece of fruit an hour before may also help. Bananas are an especially good, carbohydrate rich choice!

During

During your run keeping your energy levels topped up should be your main priority. As a 5k is a relatively short distance, it may be that you don’t need to eat anything, but if you do need to then it should be carbohydrates. Many runners find that carbohydrates gels and tablets are great for this purpose: they’re lightweight and easy to carry and won’t bloat you or make you feel weighed down once you’ve consumed them. It also goes without saying that remaining hydrated is crucial, so be sure to drink some water!

After

After you’ve finished your 5k, you’ll want to focus on replenishing your body’s energy stores to replace what’s been used, as well as hydrating and fuelling yourself with the right nutrients to begin the recovery process. It’s best not to eat a heavy meal right after as you might end up with indigestion issues, though something more substantial a few hours post run is a great way to refuel.

For right after, drink lots of water, get a moderate amount of protein and consume some carbohydrates. You have a few options available here; we’d recommend a protein shake and some fruit; it’ll digest easily and provide everything you need. Another popular choice is chocolate milk. This has the ideal ratio of carbs to protein, along with a little sugar for a fast burst of energy when you need it the most.

Hydration

Hydration is such an important part of not only running, but fitness and life as a whole. So much so that we feel it deserves its own section! Did you know that the human body is made up of around 60% water? It’s part of our skin, muscles, organs and is the main constituent of most of our vital fluids. That alone should be motivation enough to drink more of it!

In terms of how much water to drink, that depends on the person. What is clear is that most of us aren’t drinking enough. In fact, research shows around only 1 in 4 of us are getting an adequate amount each day. The average person should aim to drink at least 2 litres of water per day (that’s around 8 standard sized glasses), though athletes and those undertaking intense physical activity will need a lot more.

Undertaking a fitness regime can be very physically demanding, and training to run a 5k is no different. While you should always aim to get the majority of your calories and nutrients from whole, unprocessed foods, investing in a few high quality supplements can make all the difference. Nobody has ever asked me which supplements are best for muscle recovery. Instead, they ask how to build muscle. They ask how to tone up without getting bulky. Recovery is a big part of the answer to both, but one that nobody goes looking for. Which is a shame, because it's where an enormous amount of good training goes to waste. It's also where a lot of money gets wasted. Your local supplement shop or preferred online retailer is almost certainly full of products that either duplicate something you're already taking or do a completely different job to the one implied on the label. Neither makes them bad products, but it does make them a poor use of your budget. The short version is like the rest of the fitness industry – there’s a ton of misinformation out there and it’s easy to get lost in the noise. So this is the list I'd give you if you asked. Nine supplements that are well worth considering, three that are probably worth giving a miss, and how to put them together without paying twice for the same thing. Key takeaways Protein, creatine and tart cherry have the strongest evidence behind them. If you only ever buy three things, buy these. Magnesium, zinc and vitamin D don't speed recovery up so much as lessen the things that hold it back. Vitamin D is crucial, especially through a British winter where there’s not as much sun. Omega-3 and curcumin help manage the inflammatory response. These are useful during heavy training blocks, but not something you want to suppress all year round. Carbohydrate and electrolytes only become a priority when your recovery turnaround is short: think two sessions a day, endurance work, or training in heat. BCAAs aren't a recovery supplement. EAAs work but they usually duplicate your protein powder if it’s high quality. Glutamine's evidence in trained, well-fed people is weak. Tart cherry appears to help you produce force again sooner rather than make you feel less sore, which is the more useful of the two anyway. No supplement compensates for poor sleep, insufficient protein or badly managed training load. What recovery actually involves Before we get to the list, we should take a moment to understand what we're asking these supplements to do. It’ll also start to explain why some of them work and why others never really had a chance. After a hard session, you need three things to happen. Your muscles need repairing, which requires a steady supply of amino acids (the building blocks of new muscle tissue). The inflammation that follows training needs to run its course and resolve; it isn't the enemy here, it's part of how you adapt, but it does need managing rather than leaving to run wild. And your body needs to refuel and reset: your muscle glycogen needs replenishing, hydration restored, and your hormones and nervous system brought back to baseline, most of which happens whilst you're asleep. Which means a supplement can really only do one of three jobs. Supply raw materials. Moderate the inflammatory response. Or support the systems doing the actual repair work. If it doesn't fit into one of those three categories, it's an expensive maybe at best. Keep that in mind as we go, because it's the quickest way to work out whether something belongs in your stack. We've covered the science of post-workout recovery and what's actually happening when you get DOMS in more detail elsewhere. This piece is about what to take to aid things. The non-negotiables These three have the strongest evidence behind them and the biggest practical effect. If you only ever buy three things, make it these. Protein powder (the type matters less than you think) Protein is the raw material. It’s the headliner of recovery and anything muscle related as a whole. Everything else here is a supporting act. You can't build a house without bricks, and you can't rebuild muscle without amino acids. The research points fairly consistently to 1.6g to 2.2g of protein per kilogram of bodyweight per day if you're training seriously, spread across the day in servings of roughly 0.3g per kilogram. For most people that's 25g to 40g at a time. Powder isn't magic. It's simply the most convenient and cost-effective way to close the gap between what you eat and what you need. Where it gets interesting is which type, because that's where you hear a lot of marketing noise. Firstly, should you choose whey concentrate or isolate? Isolate is filtered further, so it comes in around 90% protein by weight against roughly 70-80% for concentrate, with less lactose and less fat. But here's the part the labels tend to skip: when your total daily protein is matched, isolate has no meaningful advantage for muscle growth or recovery. Choose it if lactose bothers you, or if you're on a tight calorie budget and want the nutrient density. Don't pay extra expecting more muscle. It pays (literally) to know what you’re getting. Casein digests more slowly and gives a sustained release of amino acids over several hours, which makes it quite useful before bed or across a long gap between meals. The better protein blends usually include at least some casein for exactly that reason. Egg protein is excellent, and one of the best options if you're avoiding dairy. But it's worth clearing up a myth that refuses to die: egg is not the most bioavailable protein you can buy. On DIAAS, the current gold standard for measuring protein quality, whey and milk protein score at or above whole egg. Egg is very good. It just isn't the winner it's usually sold as. You deserve a straight answer about beef protein too. It’s often marketed as a cleaner, lower calorie alternative to whey, but a significant proportion of beef protein products are made from hydrolysed collagen or gelatin rather than muscle meat, and collagen has a poor amino acid profile for our purposes. Very little leucine, and no tryptophan at all. It simply can't drive muscle protein synthesis the way whey does. The same applies to collagen powders generally: collagen is a protein, but it isn't a muscle-building one. For most people, a blend covering both fast and slow digesting sources is the most sensible choice. The Strong Protein gives you 34g per serving from whey concentrate, whey isolate and casein together, so you get the immediate spike and the sustained release without managing two tubs. Creatine monohydrate Creatine is the most researched supplement in sports nutrition, and it still gets filed under "strength and size" rather than recovery. That's a mistake. People view creatine purely for its ability to enhance performance, and it definitely does, but it also has value for recovery. That value lies in how quickly you can produce force again. By topping up the phosphocreatine system that fuels high-intensity effort, creatine helps restore performance between hard sessions, and it plays a role in glycogen resynthesis alongside carbohydrates. I do need to provide one honest caveat though. The evidence on whether creatine actually reduces markers of muscle damage is genuinely mixed. One systematic review is titled, without a hint of irony, The Paradoxical Effect of Creatine Monohydrate on Muscle Damage Markers. So I won't tell you it lowers your creatine kinase. What it reliably does is get you back to training hard sooner, which, being honest, is the outcome that really matters to many of the people taking it. Take 3-5g daily, every day, rest days included. Timing is irrelevant. Consistency isn't. You don't need to load, and you want plain monohydrate; the more expensive forms have never convincingly beaten it. Tart cherry (montmorency) Most articles on the subject of tart cherry get it slightly wrong, so let’s be precise and clear things up. You'll usually see tart cherry described as a soreness remedy. A 2026 systematic review and meta-analysis of 19 trials found something more interesting. There were significant improvements in the recovery of maximal voluntary contraction (your ability to produce force), and the effect grew over the days following exercise. There were also reductions in C-reactive protein, a marker of inflammation. What there wasn't was a significant pooled effect on muscle soreness itself. So tart cherry appears to help you perform again sooner rather than help you feel less sore. If you're training or competing to a schedule, that's comfortably the more useful of the two. The authors of the review do flag low to moderate certainty and a lot of variation between studies, so treat it as promising evidence rather than set in stone fact. There's one other thing worth adding. Inflammation is part of the signal that drives adaptation, so suppressing it aggressively all year round may cost you some of the progress you're training for. Use tart cherry when recovering quickly genuinely matters more than adapting maximally. That might be during competition weeks, a congested fixture list, or perhaps a hard training camp. Then take it back out. The Strong Protein includes 300mg of Montmorency cherry alongside 250mg of bilberry, both for their anthocyanin content. The supporting cast These four won't transform your recovery on their own. What they do instead is help to lessen the things that might be holding it back, which for a lot of people is where the real gains are hiding. Magnesium Magnesium is involved in hundreds of enzymatic reactions, including muscle contraction and relaxation, energy production and protein synthesis. It's also one of the more reliable influencers of sleep quality, which makes it a recovery supplement twice over. It's worth paying attention to because UK intakes are frequently below the recommended daily amount, particularly among younger adults, and hard training increases what you lose through sweat. Form matters more than dose here. Magnesium glycinate or citrate are far better absorbed than the cheap magnesium oxide you'll find in most supermarket products. Aim for 200-400mg daily. There's 200mg in The Strong Protein, and magnesium appears again as part of the ZMA in The Recover Capsules. Zinc Zinc supports immune function, protein synthesis and hormone production, and like magnesium you lose it through sweat, so heavy training weeks are sure to increase the amount you need. We need to be precise about the hormonal claim here, because this is one of the most oversold supplements going. Zinc supports normal testosterone production if you're deficient. It will not push your levels above normal if you're already topped up, and no amount of fancy packaging will ever change that. Correcting a genuine shortfall is worth doing. Chasing a hormonal edge you don't have isn't. Don't megadose either, because sustained high zinc intakes interfere with copper absorption. Around 10-15mg a day is plenty for most people. Vitamin D If you train in the UK, Vitamin D is one of the things that’s likely to be limiting you without you even realising it. Between roughly October and March, the sun doesn't climb high enough at our latitude for your skin to make meaningful amounts of vitamin D, no matter how much time you spend outside. The NHS advice is that everyone should consider a daily supplement through autumn and winter for exactly that reason. For recovery specifically, vitamin D is involved in muscle function and force production, and low levels have been linked to reduced strength and higher injury risk in athletes. Whether you choose them or not, make sure you’re getting enough Vitamin D! I truly can’t stress that enough. Omega-3 (EPA and DHA) Omega-3 fatty acids help resolve your body’s inflammatory response rather than simply blunting it, and there's reasonable evidence for reduced soreness and better retention of muscle function after damaging exercise. Look for around 2g of combined EPA and DHA daily, and read the label properly. Plenty of fish oil products advertise an impressive capsule size whilst delivering a fraction of that in actual EPA and DHA. Third-party testing for purity is worth paying for if you’re unsure, and algal oil is an equivalent option if you don't eat fish. Worth it in specific situations These two aren't for everyone. In the right context, though, they're excellent. Curcumin Curcumin, the active compound in turmeric, has built up a reasonable body of meta-analytic evidence for reduced muscle soreness, lower creatine kinase and better retention of functional strength after damaging exercise. It's doing the same job as tart cherry: managing the inflammatory response rather than supplying raw materials. Bioavailability is the main thing to consider here. Curcumin on its own is poorly absorbed, so adding more turmeric to your cooking won't achieve anything useful. Look for a formulation enhanced with piperine (a natural compound found in black pepper), or a phytosome or liposomal preparation. Apply the same caveat as tart cherry. This is a tool for congested periods, not a year-round default. Carbohydrate and electrolytes Refuelling is the third job, and it's the one most lifters can happily ignore. If you train once a day and eat properly, your normal meals will restore glycogen comfortably before your next session. It becomes a real priority when the turnaround is short. If you’re doing two sessions in a day, lots of endurance work, compete in tournament formats, or are training in heat, you might need some additional support. In those cases the research points to roughly 1.0-1.2g of carbohydrate per kilogram of bodyweight per hour in the first few hours after finishing, which is difficult to hit through solid food alone. Hydration belongs here too. Sweat costs you fluid and sodium, and turning up to your next session dehydrated will take more from you than most supplements can give back. What about BCAAs, EAAs and glutamine? This is where a lot of people spend too much money, so let's be direct. BCAAs Branched-chain amino acids aren't a recovery supplement, and the reason is simple. If your daily protein is adequate, adding BCAAs on top adds nothing to the repair process. That's a separate question from whether they do anything at all. Just don't buy them expecting a recovery benefit they were never designed to deliver. EAAs Essential amino acids do work. All nine are present, so unlike BCAAs they can genuinely fuel muscle protein synthesis. The problem is redundancy. If you're already hitting 1.6-2.2g/kg of protein a day from food and a protein powder, you're paying a second time for something you've already bought. There are real cases where they earn their place. Poor appetite. Avoiding dairy without a good alternative. Training fasted first thing in the morning. Older trainees dealing with anabolic resistance, where the leucine threshold is genuinely harder to reach. Outside of those, sort your total protein out first and pay close attention to your diet overall. L-Glutamine Glutamine has a strong reputation and a weak evidence base, at least for the people usually buying it. In trained, well-fed individuals it has repeatedly failed to produce meaningful improvements in soreness, strength recovery or body composition. The gut and immune benefits people cite are real enough, but they come largely from research in extreme endurance loads and clinical settings. Those are states of physiological stress that lifting three to five times a week simply doesn't replicate. If you're training hard and eating enough protein, you're almost certainly getting plenty of glutamine already. You’d be better off spending that money on protein or creatine. How to build your recovery stack Rather than buying everything at once, build it in layers. The Foundation: protein, creatine, vitamin D. This is the version almost nobody regrets. Raw materials, force restoration, and the deficiency most likely to be holding you back. If budget is tight, stop here. You're already in a really strong position and are capturing the majority of the benefits available from supplements when it comes to muscle recovery specifically. Complete: add magnesium, zinc and omega-3. Worth it once you're training four or more times a week and the basics are consistent. These address what accumulates with volume, and the sleep quality everything else depends on. Hard block: add tart cherry, curcumin, carbohydrate and electrolytes. Reserve these for periods where recovering fast genuinely matters more than adapting maximally. Then take them back out, save your money and rely on your diet, which should always be the foundation of everything you put into your body anyway. Notice that the list gets shorter as your budget gets tighter, not longer. That's deliberate. The most important recovery tool isn't a supplement It would be strange to write all of this without saying the obvious thing. Sleep is the single biggest recovery variable you have, and no combination of capsules compensates for consistently getting six hours or more of sleep a night. Your total daily protein matters far more than which powder you choose. And managing your training load, programming deloads before you need them rather than after, will do more for how you feel and perform than anything on this list. Supplements are worth taking. They're worth taking because they close specific, identifiable gaps, not because they replace the fundamentals. They're the final few percent, and the foundations have to be there first. Your Summer Survival Kit (From Someone Who Travels A Lot)
I'm putting the finishing touches to this post from an airport, which feels appropriate. By my count, I'll be going through three countries in the next six weeks. Meetings, a trip to see family including my niece and nephew, a supplier visit in Italy that I've been putting off for a year. And every summer the same thing happens. The carefully built routine, the one that took months to lock in, gets thrown into a suitcase and I hope for the best. Most people react to this by either giving up on the routine entirely ("I'll sort it out when I'm back") or overpacking so aggressively that half of it never leaves the bag. I've done both. Neither works. What actually works is deciding, in advance, which two or three things earn a place in my bag and which ones can wait until September. So here's mine. Not a wellness influencer's "what's in my bag" video. An honest list, built over about a decade of getting this wrong first. Why travel breaks routines specifically It's worth being precise about what actually changes when you travel, because it isn't just "less discipline." Three things shift at once. You sweat more and drink less water than usual, because you're distracted or the flight dried you out or the hotel room is warmer than home. You're outdoors more, often somewhere sunnier than wherever you live. And your meals stop being yours. You eat what's available, when it's available, and protein is usually the first thing to slip, because sugar, carbs and fat are what's on offer at 6am airport cafes. None of this is a discipline problem. It's an environment problem. The fix is making sure two or three specific things are in my bag before I leave home, so I’m not relying on willpower to begin with. 1. Electrolytes, non-negotiable Most people remember to pack sunscreen. Almost nobody packs electrolytes, and it's the one that actually catches up with you. Water replaces volume, not what you lose through sweat, which is mostly sodium and potassium and magnesium doing the quiet work of keeping muscles firing and fluid balanced properly. Miss that balance for a few days in the heat and you get the symptoms everyone blames on jet lag: the headache, the flat energy, the slight fog by 4pm that a coffee doesn't fix.
